Beta-alanine STOP TAKING
Why: it buffers acid during all-out efforts lasting one to four minutes. Your straight sets last well under a minute, and the sports nutrition position stand says plainly that it adds nothing to strength gains. It is not harmful, it is just the wrong tool for how you train. Keep it only if you add hard conditioning or circuits.
Ashwagandha STOP TAKING
Why: the same reference library that flags turmeric also lists ashwagandha as a likely cause of liver injury, though the deaths were in people who already had liver disease and a 12-month study at your dose came back clean. The deciding factor is not the risk size, it is that you never told me you were stressed or sleeping badly. There is no problem for it to solve, so there is no reason to carry even a small risk.

Berries are one of the lowest-sugar fruits, not the highest. Juicing is what concentrates sugar, because it throws the fiber away and the fiber is what slows absorption. You drink it for flavour and protein, and both of those hold up. The caffeine is not a problem either: 95 mg is one ordinary cup of coffee, and with your afternoon tea you land near 150 mg for the whole day, well under the 400 mg where anyone starts worrying. Caffeine in that range is fine and, before a workout, actively useful.
Creatine monohydrate KEEP, FIX THE DOSE
Why: best evidence-to-cost ratio of anything in sports nutrition, and the product you own is fine. The problem was the dose. Half a teaspoon on lift days only is about 15% of what works, because creatine works by saturating muscle over weeks rather than by doing something on the day. 5 g every single day, rest days included.

Your liver question, answered: no, this one is completely fine. The liver signal was turmeric with black pepper, and to a much lesser degree ashwagandha. Beet powder is a vegetable powder with no liver signal at all. Keep putting it in the post-gym shake because you enjoy it. Why it is not on the "add" list: it will not improve the workout, because beet nitrate works by peaking two to three hours before training and the label never states how much nitrate a scoop contains. Post-workout it is flavour and colour, which is a perfectly good reason to keep it.

It can turn your urine or stool pink. That is harmless and only alarming the first time. Beets are also high in oxalate, so if you have ever had a kidney stone, hold it to one scoop a day.

Almond milk KEEP, WITH ONE SWAP WORTH MAKING
You asked directly, so: no, you do not have to drop it. Almond milk is not bad for you. It is simply close to empty, about 39 calories and 1 g of protein a cup, where whole milk is 149 calories and 8 g. The only place it costs you is the post-gym shake, where swapping to whole milk adds 7 g of real protein at the moment your body is most receptive. Everywhere else, in coffee, on cereal, keep using it and think nothing of it. If dairy bothers your stomach, lactose-free whole milk has identical numbers.
PB2 Performance peanut protein KEEP, DOING REAL WORK
Why: 20 g of protein and prebiotic fiber for 190 calories, no added sugar, sweetened with monk fruit. It is defatted peanut plus brown rice protein, so the two together cover the amino acids neither manages alone. It also quietly helps your worst number, fiber. It replaces my earlier suggestion of adding peanut butter to the shake: real peanut butter is 190 calories for 8 g of protein, PB2 is 190 for 20 g. At maintenance, PB2 wins. Only switch to real peanut butter if you are deliberately adding weight and want the fat calories.

The real gaps are quality, not quantity: fiber sits at about a third of target, carbs at about half, sodium at about double, and rest days have almost no fruit or vegetables. Protein is fine. If you are happy at 160, you are done with this section. Weigh in weekly to confirm you are holding, using a 4-week window because creatine puts 1 to 3 lb of water on in the first 2 to 3 weeks. That water is not fat and not a reason to change anything.

Optional: what changes if you decide to add muscle

Only then do calories matter, and the target is modest: +300 to 500 a day above what you eat now, confirmed by the scale over 4 weeks, not the 2,800 to 3,100 a textbook formula would hand you. Easiest additions, no cooking: the evening shake (+270), whole milk in place of almond (+110), 2 tbsp peanut butter in the gym shake (+190), 1/2 cup oats (+150), two eggs (+140), a cup of rice or a potato (+200), a handful of nuts (+170). Pick until you are adding about 400, hold it four weeks, then judge. If the scale has not moved, add 250 more.

Add about 5 g a week and hold near 25 to 30 until the scale is moving. In the large observational pooling (185 cohort studies), the people eating the most fiber had 15 to 30 percent lower death rates than the people eating the least, with the benefit showing up around 25 to 29 g a day. Association, not proof, but it is a big and consistent one.

4. Fruit or vegetables every day, not just gym days

Two servings minimum. Bagged salad, baby carrots, a banana, an apple, frozen vegetables microwaved next to the chicken. The Suja counts as 1.5 servings but it is juice, so the sugar comes in and the fiber stays behind.

5. Sodium, step 2, after four weeks of measured gain

Grilled nuggets are 660 mg where the fried are 1,820, so one swap a day cuts about 1,100 mg, and the potassium from milk, fruit and vegetables offsets what remains. Is it a marketing scheme? Half. The powder itself is legitimate: 22 g of protein per scoop from a whey, casein, milk protein and egg blend, 200 calories, 5 to 8 g of fiber depending on the version. The story is the marketing. It is sold as a slow-release protein for overnight muscle repair, and the research behind that idea is real but does not hold up the way the label implies.

the evidence, short

Casein before sleep does raise overnight muscle protein synthesis, and one 12-week trial in young lifters found more muscle and strength with 27.5 g of casein at bedtime. But that trial compared casein to nothing, so it cannot separate "casein at night" from "more protein." Two trials that tested the timing directly, 54 g of casein morning versus evening in trained men and women, and casein by day versus by night, found no difference in body composition or strength. The extra protein is what helped. The clock was not.

And the blend premium buys you something you already have: milk protein is 80 percent casein, so a scoop of Gold Standard in a cup of whole milk is a whey and casein blend. At Amazon prices Syntha-6 runs about 6.7 to 7.2 cents per gram of protein against 5.4 for Gold Standard, and the extra 80 calories per scoop come from cheap fat and carbs you can get from milk and peanut butter for pennies.

Your liver question, answered: no, this one is fine. The liver signal was turmeric with black pepper, and to a lesser degree ashwagandha. Beet powder is a vegetable powder with no liver signal at all. Keep putting it in the post-gym shake because you like it.
the honest limits, and one caution

What it will not do is improve the workout. Beet nitrate works by peaking 2 to 3 hours before you train, and the label never states how much nitrate is in a scoop, so post-workout it is flavour and a little colour. That is a fine reason to keep it. Two small notes: it can turn your urine or stool pink, which is harmless and startling the first time, and beets are high in oxalate, so if you have ever had a kidney stone, keep it to one scoop a day.
