How cold should the bedroom be? Cool when the lights go out. 65 to 67°F is the cool end of a wide comfortable band, and heat does its damage in the first hours. Cool room, warm feet.
Do I still need the sleep test? Once, and there is no rush. The Watch has never raised its sleep apnea alert, which makes the serious kind unlikely. Nasal spray first.
Does adenosine cap out? Do naps help? It bends rather than hitting a wall, and the body clock is the other half of the system. A short nap at lunch is close to free. The 5 pm couch doze is the one that costs you.
Is the once-a-week Unisom okay? It works, and once a week is both the right dose and the ceiling. Never three nights a week.
Is organic better for me? Essentially no. Pasture-raised eggs are the only upgrade worth paying for every time.
Is Wagyu nutritionally better? No, it is flavour. On protein per calorie it is a step down from a plain sirloin.
Would a DNA test tell me my metabolism? No. And "high metabolism" is mostly restlessness plus muscle, not genes. Do not buy a kit.
So what would actually move the needle? Cardio, the blood panel, the annual skin check. Not one more pill.

Why they all ride on the carton. The D3 and fish oil are fat-soluble and the carton has three grams of fat, which is enough to carry them. Creatine does not care what it is mixed into. So one drink does the work of three separate reminders.

Creatine works by saturating muscle over weeks, so missing days is the only real failure. Two level teaspoons is the dose; two and a half just burns the bag faster. Expect one to three pounds of scale weight early on, which is water in muscle. Vitamin D3 at a full dropper is 5,000 IU against a 4,000 ceiling, so half. Fish oil is a cheap hedge because there is no fish in your week, not a cure.

You are right that 15 to 20 g is a real number, but only for one week. That is the optional loading phase: about 20 g a day split into four doses for five to seven days, which fills the muscle in a week instead of a month. After that the dose drops to 3 to 5 g, and doses as high as 30 g a day have been studied for years in patient groups without harm. Muscle is a bucket, not a drain: once it is full, the extra leaves in your urine. You have been at 5 g daily since early September, so yours is full, and more will not add anything to your lifting. If a scoop of something else carries another gram or two, that is harmless, just redundant.

The brain question is separate, and 10 g is defensible but oversold. Creatine crosses into the brain through a narrow door, so brain levels barely move at 5 g: even 20 g a day for weeks raises measured brain creatine only about 5 to 10 percent. The strongest result is a single large dose, roughly 0.35 g per kg, which is about 25 g for you, improving thinking during sleep deprivation. The everyday memory benefits show up mainly in vegetarians and older adults. In a young, rested, meat-eating man the effect is small to absent. If you want to run 10 g anyway it is cheap and low risk: split it 5 g morning and 5 g evening, because a single 10 g hit is what upsets stomachs, and expect another pound or two of water. Keep telling the doctor before blood work either way, since creatine raises measured creatinine and can look like a kidney flag when nothing is wrong.

The carton itself is doing real work: 30 g of protein for 160 calories plus 24 vitamins and minerals at 15 to 50 percent of a day, which is why nothing here asks you to buy a multivitamin. Whole milk over oat milk is the right call and saves money twice: oat milk carries one to three grams of protein a cup against whole milk's eight, and costs more. Whole milk is also the thinnest liquid in the glass, which matters for the berry question below.

The beet powder is fine. A vegetable powder with no liver signal at all. What it will not do is improve the workout, because beet nitrate peaks two to three hours before training and the label never states the dose. Afterwards it is flavour, which is reason enough. It can turn urine pink, harmless, and beets are high in oxalate so hold to one scoop if you have ever had a kidney stone.

PB2 replaced my earlier peanut butter suggestion. Real peanut butter is the same 190 calories for eight grams of protein instead of twenty.

Magnesium and sleep, honestly: far less than its reputation. The only pooled review covered three small trials of 151 older adults who already had insomnia, was formally rated low to very low quality, and its headline sixteen extra minutes was not statistically significant. The real reason to take it is that your food gives roughly 150 to 170 mg against a 420 mg target. Evening is still the right slot, because any sleep effect that does exist needs it, and it keeps the magnesium away from the 650 mg of calcium in your morning carton.

Why psyllium is here and not in the carton. It forms a thick gel that physically traps fat-soluble vitamins and some minerals sharing the glass, and your carton is carrying the vitamin D, the fish oil and 24 micronutrients: exactly that list. Human studies at ordinary doses show a much smaller effect than the animal work, so it was never dangerous, just self-defeating.

How to actually drink the psyllium. Plain water, and a full glass of it. Psyllium turns to gel within about two minutes of getting wet, so water stays drinkable to the last mouthful while milk or a protein shake thickens into something you chew. Stir it, drink it straight down, do not let it sit. Never swallow the powder dry, because the label warns about it swelling in your throat. If you are ever on a prescription, keep the psyllium two hours clear of it, since the same gel that grabs minerals also grabs medication.

And one note on the magnesium, separately. If it loosens your stool, cut back to one tablet. The ceiling from supplements is 350 mg a day, and you are at 200.

One pill at your desk before you leave, for a 4 or 5 pm gym. Not yet. Hold these until about Oct 3, 2026. This is the one pre-workout ingredient that works. It is the best evidenced substance in sports nutrition: more reps before failure, a few percent on a top set, and the same effort feels easier. The dose that does it is 3 to 6 mg per kg, which at 160 lb is 220 to 435 mg. Your morning carton is 95 mg and your afternoon tea another 40 to 60, so you sit near 150 against a 400 ceiling, which leaves room for one or two capsules.

Why 100 mg to start, when the research dose is higher. Because you lift at 4 or 5 and caffeine takes about five hours to fall by half. A 200 mg capsule at 4 pm still leaves roughly 100 mg in you at 10 pm, and in a sleep-lab trial caffeine taken six hours before bed cost more than an hour of sleep without the drinkers noticing. Sleep does more for your results than caffeine does, so 100 mg is the honest starting point even though it is under the studied range. If a week goes by and you sleep fine, take two.

Count the caffeine you do not think of as caffeine. The morning carton is 95 mg, the afternoon tea is 40 to 60, and a Bai is 55 mg, from white tea and coffeefruit extract, printed in small type under the flavour name and identical across every original Bai flavour. Three of those is a capsule you never opened. On a two-week break, all of them count.

Chocolate espresso beans count too. The regular ones run about 7 mg a bean, so a 30 g handful is roughly 100 to 130 mg, which is a capsule. Decaf ones exist and taste the same: a handful carries 10 to 15 mg, most of it from the chocolate. The cheapest I found is Porto Rico Importing's decaf in dark chocolate at $13.99 a pound, which is $0.87 an ounce and under the regular Nuts.com bag. Shipping to Colorado was not priced on the page. Your afternoon tea is not a pre-workout. A cup is roughly 40 to 60 mg, which is about a fifth of a working dose, and drunk at 1 pm it is well past its peak by 4. Keep drinking it because you like it, not because it is doing anything at the squat rack.

The trial. 56 resistance-trained men, eight weeks, four arms including extensively hydrolysed whey and ordinary concentrate. Upper-body one-rep max rose 4 to 7 percent and lower-body 24 to 35 percent, and the differences between groups were nowhere near significant. Everyone grew; the hydrolysing changed nothing.

The one honest asterisk: the hydrolysed arm did lose fat where the placebo arm gained some. That is hydrolysed whey versus no protein, not versus ordinary whey, so it is not a reason to pay double. Nothing separated the whey types from each other.

Why the price gap is bigger than the sticker suggests. The tubs look 25 dollars apart, but Hydrowhey is a smaller tub with fewer servings, so per gram of protein you are paying 1.8 times as much for a few minutes of absorption speed that no outcome trial has ever been able to detect.

The berry swap and the thickness problem, since you called it. You are right that dropping frozen fruit in makes it worse: the Suja is a cup and a half of thin liquid, so replacing it with a cup of frozen berries removes liquid and adds ice at the same time. On top of a quarter avocado, that is a spoon-not-straw smoothie.

If you make the swap, add the liquid back: one cup of frozen berries plus an extra cup of whole milk lands close to the old volume and thinner than it is now, because milk is thinner than juice. If it is still too dense, the avocado is the real culprit, not the berries, so go to an eighth. The cost is about 160 extra calories, which at maintenance is worth watching but not worth worrying about.

And there is no rush. The Suja is not doing you harm. This is a money and fiber tweak, and the psyllium and oats already cover most of the fiber gap.

Short answer: switching between your two brands changes almost nothing. Just Bare is 540 mg per 3 oz and the Tyson buffalo strips are 550. The salt is in the breading, not the brand.

But Just Bare is clearly the better of the two, because it hands you 16 grams of protein for that salt where Tyson gives 12. Same sodium, a third more protein, ten fewer calories. Default to it, and treat the buffalo strips as the occasional one they already are.

Three to four strips is one and a half to two servings, so roughly 800 to 1,100 mg, a third to nearly half your daily limit from one item. The only swap that really moves it is unbreaded grilled strips: about 360 mg for 23 grams of protein, less than half the sodium per gram. No extra effort, since they heat the same way.

And yes, simplify. Buying three or four different chickens is decision-making you do not need. Just Bare bites plus the chicken sandwiches is a fine standing order, because Just Bare is already the best of what you buy. If you want the sodium down without adding a decision, make the single addition a bag of unbreaded grilled strips and let it replace the buffalo ones when they run out.
Before the numbers, some perspective, because this is easy to over-read. The average American adult eats about 3,400 mg of sodium a day. On a typical weekday you are around 2,500 to 2,750, so you are already below average and within a few hundred milligrams of a guideline that is a population target rather than a cliff edge. Nothing bad happens at 2,400 that does not happen at 2,300.

You are not starting from a hole. One swap on the breaded chicken lands you at target on a normal weekday, and a couple of higher weekend days do not undo it, because what matters is the running average. This is a nudge, not a project. Keep the peppers coming and pick one chicken to change.

This is not death by a thousand cuts. Two chicken items are 64 percent of that day. Everything else added together, including the bacon, both shakes, the bar and all the milk, comes to about 1,150 mg, which would leave you comfortably under the limit on its own.

Which means there is exactly one lever, and it is not the supplements, the shakes or the carton. Breaded chicken is salted chicken: roughly 550 mg per 3 oz regardless of brand.

Your typical weekday is better than that

You told me the bacon and eggs are a weekend thing, so Sep 5 was a heavier day than most. Dropping it and using your usual Just Bare bites:

So you are closer than the Sep 5 number made it look, and one swap essentially lands it on a normal weekday. Nothing else has to change. Weekends run higher because of the bacon, and a couple of higher days a week is not the thing that matters; the running average is.
So the only thing left that the routine cannot fix is sodium. The worst single item is the buffalo bites at 550 mg per 3 oz, so your portion carried about 1,100 on its own. Plain spicy patties are 300 mg for similar protein. Swapping the bites most days is the one change that brings the day near target, and it costs you nothing else. Worth a blood pressure reading at your next physical either way.
Wait, milk has sodium? Why does everything have sodium?

Yes, and it is not a conspiracy. Sodium is a mineral that living things need, so it is naturally present in nearly all whole food before anyone salts anything. A cup of milk is about 105 mg. An egg is about 71. Plain chicken breast is 50 to 75 mg per 3 oz. None of that was added by a factory; it is simply in the food, the way iron is in beef.

The useful distinction is natural versus added. Add up a whole day of unprocessed food, eggs, milk, plain meat, oats, fruit and vegetables, and the natural sodium lands somewhere around 500 to 700 mg. That is a floor you cannot get below and should not try to, because the 2,300 mg guideline already assumes it. Sodium is not a poison you are minimising, it is a nutrient with a ceiling.

What blows through the ceiling is processing. More than 70 percent of the sodium in the American diet comes from packaged and restaurant food rather than from natural content or the salt shaker. Breading, brining, sauces, cured meat and bread are where it hides. Your own numbers show it exactly: the milk, the eggs and the shakes together are a rounding error, and two breaded chicken items are two thirds of the day.

The practical version: stop reading labels on milk and eggs. Read them on anything breaded, brined, sauced or in a wrapper.

Vegetables, without relying on berries

First, a correction to my own framing: berries are fruit. You asked about vegetables, and you are already doing better on those than I credited.

Your stuffed peppers are the best thing in your diet and I did not know about them. One and a half bell peppers per meal is about 3.7 g of fiber, 175 mg of vitamin C and 375 mg of potassium, before the onion and the Rotel, which are also vegetables. Add the quinoa and rice and you are hitting the carbohydrate target that same meal. That is two to two and a half servings of vegetables in one sitting, from food you already like and already cook.

The obvious move is to do it more often. At three or four batches every two months you get roughly one or two of these meals a week. Doubling that frequency would do more for your produce number than anything else on this page, and it requires no new recipe, no new skill and no new decision.

On the deli sandwich, one thing you should know. Honey ham runs about 460 to 540 mg of sodium per 2 oz and blackened turkey 480 to 700, plus roughly 140 for the colby jack and about 300 for the bread. That sandwich is 900 to 1,100 mg, which puts it in the same bracket as the breaded chicken and the chicken sandwich.

So you have three items around 1,000 mg rotating through your week, not two. That does not make the sandwich bad, and the tomato and red onion are a genuine plus. It just means the honest fix is not one swap but a rule: only one of those three per day. The peppers are the meal that breaks the pattern, which is another reason to make them more often.

The retained water trick, because the sticker price lies. The USDA requires poultry to declare absorbed water on the label, and water-chilled birds commonly read "up to 4% to 12% retained water." At 8 percent, a $4 per pound package hides about 32 cents a pound of water sold to you at chicken prices. Air-chilled birds carry no such line. So air-chilled at a higher sticker can be cheaper per pound of actual chicken, and it browns better because you are not fighting moisture in the pan. Compare the water lines, not the price tags.

Is organic actually better for you? The evidence, honestly

The short answer is no, and the strongest study against it is not a small one. Stanford reviewed 17 human studies plus 223 studies of nutrient and contaminant levels across produce, grains, milk, eggs, chicken, pork and beef. The conclusion was that the evidence does not support the widespread perception that organic food is nutritionally superior, though an organic diet may reduce exposure to pesticides and to antibiotic-resistant bacteria.

The one real compositional difference is in milk, and the arithmetic kills it. A meta-analysis of 170 studies found organic milk genuinely carries about 56 percent more omega-3. Then independent reviewers worked out what that means across a day: switching all your milk to organic adds roughly 33 mg of omega-3, about 1.5 percent of your intake. The fish oil softgel you already swallow every morning delivers ten to thirty times that, and it delivers EPA and DHA rather than ALA, which converts at under 10 percent. You solved this years ago with a capsule that costs pennies.

Organic milk also carries less iodine, roughly 14 percent less in the same analysis. Iodine is what your thyroid uses to make thyroid hormone, which sets your metabolic rate, and dairy is one of the two main sources in the American diet. The other is iodized salt, and specialty salts like sea salt and kosher salt usually are not iodized. So on the one nutrient milk genuinely supplies, organic is slightly worse.

Two labels that charge you for nothing. Hormones are already illegal in US poultry and pork production, so "hormone free chicken" is a fee for a legal baseline every chicken in the case already meets. Beef is the only one of the four where hormones are a real conventional practice. And "no antibiotics" is a genuine issue, but it is an antibiotic-resistance argument at the population level, not a claim that the meat is better for your body.

Why the cancer studies do not settle it. Observational work has found lower cancer rates among organic eaters, but people who buy organic also exercise more, smoke less, eat more vegetables and have more money. Those are the things doing the work.

Wagyu, since you asked

It is flavour, and for your goals it is slightly worse than neutral. Marbling is fat sitting inside the muscle, so more marbling means more fat and less muscle in the same bite. Protein per calorie falls as the grade climbs.

"Wagyu" is also not one thing. Most American Wagyu is a crossbreed, usually with Angus, and lands close to a well-marbled Choice or Prime steak. Japanese A5 is a different food, roughly 40 to 50 percent fat by weight. Grocery store "Wagyu ground beef" is mostly the label doing the work.

The one real nutritional claim, and why to discount it. Wagyu fat runs up to 50 to 55 percent oleic acid, the monounsaturated fat in olive oil, against about 35 to 40 percent in conventional grain-fed beef. Two problems. Nearly every source pushing this is a Wagyu rancher, a Wagyu retailer or the World Wagyu Council, which is an industry making a health claim for its own premium product. And the ratio improved while the dose went up: a better proportion of a much larger amount of fat is not a win. Same verdict as the Gorilla tub. Buy it because you enjoy it, not because it helps.

You asked what else someone with your numbers should be doing. None of it is a supplement, and the first one is worth more than everything on this page put together.

At 38 you are exactly the person it is meant to catch, while there is still decades of runway to act on it.
Buy a blood pressure cuff You are running about 3,150 mg of sodium against a 2,300 limit. That may be doing nothing to you, or it may not, and a $40 cuff answers it in a week of mornings rather than at one rushed appointment a year.
Ask for HbA1c on the same draw Fried chicken twice a day, low fiber, low produce. Your weight is stable so this is probably fine, but it is one extra checkbox on a blood draw you are already having.
Book an annual skin check upgraded, because of your mother You told me your mother had melanoma. That is a first-degree relative, which roughly doubles your odds, with one large prospective study putting it near 74 percent higher risk. That is inherited risk, so staying indoors and wearing sunscreen cuts the exposure but not the genetics, and melanoma appears on skin that rarely sees sun. An annual full-body check with a dermatologist is the standard advice for family history, and after the cardio it is the highest-value item here. Keep the daily sunscreen, and get eyes on your back, which you cannot check yourself.
Calendar a colonoscopy for 45 Screening now starts at 45, not 50, because cases in the 40 to 49 bracket rose about 15 percent since 2000. Seven years out, so nothing to do now beyond writing it down.

Correcting myself: I wrote "three extra gym-minutes a day", which was nonsense. It is twenty extra minutes on three days you are already at the gym, about an hour a week, with no additional trips.

Ignore the mileage. Gym bike distance is not calibrated to anything, so three miles on that machine is not three miles on another. Track time and effort: vigorous means you can speak a sentence but not hold a conversation. Build ten to fifteen to twenty. Longer, not harder.
Why after lifting and not before, since you asked for the science

Your instinct is half right, and that half matters. Raising your heart rate and getting blood into the muscle before you lift is genuinely good. That is a warm-up: five to ten minutes easy, plus your working sets. Keep doing it. What the research addresses is different, a full twenty-minute vigorous ride, which is a training session rather than a warm-up.

What the evidence says about order. Two systematic reviews with meta-analysis looked at exactly this. Eddens and colleagues (2018) found that doing strength first produced roughly 7 percent larger one-rep-max squat gains than doing endurance first. Murlasits and colleagues reached the same conclusion: resistance before aerobic is more effective for maximal strength. Hypertrophy results are less clear-cut, but nothing suggests cardio-first is better.

The mechanism is simple. Twenty vigorous minutes leaves your legs pre-fatigued and glycogen lower. You then lift with less force for fewer good reps, and training volume is what drives the adaptation you go to the gym for. Doing the ride afterwards costs you nothing, because the aerobic adaptation does not care that you are already tired.

So: warm up short and easy before, do the real ride after. Two different things, and you should do both.

Will the ride cost me the post-workout protein window?

No, and the window is far wider than you were told. The thirty-minute rule does not survive contact with the evidence. A meta-analysis of 23 randomised trials found the apparent timing benefit vanished once total daily protein was accounted for, because the groups that timed their protein were also eating about 25 percent more of it overall, 1.66 against 1.33 g/kg. Timing was never doing the work; the extra protein was.

Muscle protein synthesis stays elevated for 24 to 48 hours after training. The practical guidance from the researchers who ran that analysis is only that you should not leave more than three to four hours between the meal before and the meal after, or five to six if those meals are large.

You are talking about twenty minutes. You are nowhere near the edge of anything. Ride, shower, drink the shake.

What I am deliberately not telling you to do. No testosterone panel, because screening a man with no symptoms leads to treating a number rather than a person. No longevity supplements. And no more pills: your stack is finished, and the remaining gains are in a gym you already go to and a blood draw you are already having.
Cold plunge, and does the hot tub do anything?

Do not cold plunge after lifting. This is one of the clearer findings in the area, and it runs directly against what you go to the gym for. Cold water immersion after resistance training blunts the anabolic signalling that follows a session, and across months it measurably reduces muscle growth. A 2024 meta-analysis on this exact question is titled Throwing cold water on muscle growth. One study found size gains attenuated while strength held up, so it is not a catastrophe, but you would be paying for a plunge that partly undoes the work. If you want one, put it on a rest day or hours away from lifting.

Your hot tub is fine, and it is not the sauna studies. Those famous numbers, 40 to 50 percent lower cardiovascular mortality, come from traditional Finnish sauna at about 174°F, four to seven times a week, in Finnish men. They do not transfer to a 100°F tub, and the researchers say so explicitly. Post-exercise hot water immersion has been studied on its own and mainly produces heat acclimation; its recovery and adaptation benefits remain uncertain.

The practical read: the tub will not build muscle and will not substitute for cardio, but unlike the cold plunge it does not appear to blunt anything either. Use it because it is pleasant and it helps you wind down before bed, and sleep is worth more to you than anything on this page. Just do not count it as training.

Honest limits on the cardio claim. The mortality data is observational, drawn from people referred for treadmill testing, so it shows a strong and consistent association rather than proof that adding cardio will extend your life by a set amount. What is not in doubt is that resistance training and aerobic training adapt different systems, and the guidelines ask for both.

The accidental hour at 5 pm is the expensive one. It spends the sleep pressure you need at 11, the night starts later, and the alarm does not move. If the couch is going to win, set a timer and let it win early. The 30 to 60 minute window is still the worst choice, because you surface out of deep sleep groggy.

Honest limits. A watch is not a sleep lab, this is one person, and none of it is an experiment. Nights with an unusually high sleeping heart rate were set aside as outliers, and every result holds with them in or out. Three early reads of this data were wrong and were withdrawn the same day: a clock effect that was really the weekend alarms, naps counted as nights, and a conclusion drawn from two nights. The table is what survived.

Still open. The weekend alarm experiment needs eight mornings. A one-off alarm, like an early hike, is invisible to the Watch unless you log the hike as a workout, so log it.

The bedroom, in more detail

What your body is doing. Think of a house that turns the furnace down for the night and opens the radiators at the far ends to dump the heat. Your core temperature falls about 1.5 to 2°F overnight, fastest right around lights out, and it gets there by sending warm blood out to your hands and feet. That is why a cool room and warm feet work together.

Cool at lights out is the part that counts. In lab studies a hot room costs deep sleep and adds wake time mostly in the first hours of the night, and people do not adapt to it even after five nights. Cold works the other way. It bites late, in the dreaming heavy back half, because your body turns its own temperature control down while you dream. Under normal covers that rarely matters.

65 to 67°F is the cool end of a wide band. I stated it too firmly the first time. One review puts the comfortable range under normal covers at about 66 to 70°F, and one lab study found sleep stages unchanged anywhere from 55 to 73°F. The proven damage comes from real heat. The experiments in the other review put people in a humid 90°F room and compare them with a 79°F one. So sleep cool because you like it, and know that 70 is still a good night. The programmed overnight temperature ramps you see advertised rest on small lab studies with mixed results. Skip them.

The house schedule is off the table, and that is fine. The thermostat is shared with the rest of the house, and the bedroom is the only room this is about. From fall to spring a cracked window and a closed door do the job for free.

Summer is the open question. The house now holds 73°F on the hottest days, which is the warm edge of that band. An upstairs bedroom usually runs warmer than the thermostat though, and I have no overnight reading from yours. A $10 thermometer with a min and max memory answers it. The fix, if the room needs one, is a bedroom mini-split, which gives that one room its own thermostat. It is planned and priced separately. The awkward part is the calendar. Xcel Energy pays about $2,100 on a 9,000 BTU cold-climate unit that is installed and invoiced by Sep 30, 2026. From Oct 1, 2026 a unit that heats less than half the house gets a flat $500, so the big rebate ends before the next hot night you could measure. The Colorado heat pump credit does not cover a one-room unit at all, because it requires a system that heats the whole building.

Does adenosine cap out? And what a nap really costs

It bends, it does not hit a wall. Picture a curve that flattens out rather than a fuel gauge that clicks to full and stops. Sleep pressure rises with time awake and the rise decelerates, approaching a ceiling without any sharp moment of arrival.

Two honesty notes, since you reason hard about this one. Adenosine is one mediator, not the whole system: what researchers actually model is "Process S", and in humans it is measured indirectly through slow-wave activity on an EEG, not by measuring adenosine inside you. That data is mostly from animals. And receptor sensitivity matters as much as concentration, so an identical level affects two people differently.

What your own nights say about it. Across about 330 tracked nights, the thing that predicts a real awakening is how many hours you have been asleep. Clock time added nothing we could measure once that was known. The chance is near zero for the first three hours and climbs from there, which is sleep pressure draining, exactly as the curve predicts. The body clock is still the other half of the system: it decides when you are able to fall asleep, and it is why a 5 pm doze and a 1 am bedtime both cost you. It just was not what was waking you.

The sleep test: still worth doing once, no rush

Updated Sep 19, 2026: I have moved this from "high priority" to "once, when convenient". You have worn the Watch for almost two years and it has never raised its sleep apnea alert. Think of that alert as a smoke detector tuned never to false alarm. In Apple's validation study it caught about 89 percent of severe cases and about two thirds of moderate to severe ones, and it almost never flagged a healthy sleeper. Silence from it makes the serious kind unlikely. It says little about the mild kind, or about an airway that narrows without closing, which a wrist sensor cannot see. So: nasal spray first, test once when convenient, and take ten seconds to confirm the alert is switched on (Health app, Browse, Respiratory, Sleep Apnea Notifications). Nobody reviewed this change of mind but me, so weigh it that way.

Five things you told me that mean little alone and something together. Waking to pee even after cutting fluids. Drooling every single night, which only happens with an open mouth. One nostril closing completely. Loud snoring on your back. Waking up hot.

The bathroom trip is what changed my mind. Sleep apnea causes it by a route that has nothing to do with drinking: straining against a closed airway makes your chest pull hard on a sealed space, that stretches the upper chambers of the heart, and the stretched chambers release a hormone telling your kidneys to make urine. That is why cutting fluids never fixed it.

The reassuring half, and it is genuinely reassuring. You are not sleepy during the day. You work, you lift, you are not nodding off at a desk. Daytime sleepiness is the symptom that best predicts apnea worth treating, and you do not have it. That lowers the odds a great deal without closing the question.

One caveat you added later. The couch sometimes wins after work, without you meaning it to. Dozing off in front of a boring show is one item on the questionnaire doctors use to measure sleepiness. On its own it proves little, and six hour work nights explain it without any help from your airway.

Being lean does not exempt you. Around 26 percent of adults aged 30 to 70 have at least mild apnea and roughly 80 percent are undiagnosed. Lean cases are usually anatomical rather than weight driven, which is exactly why nobody would think to test a 160 pound 38 year old. A home test is $99 to $189, you sleep in your own bed wearing a ring, and through your doctor it may be covered. An in-lab study is $500 to $3,000 and you do not need one.

Do not tape your mouth shut before you have that answer. The internet is full of mouth taping. If you breathe through your mouth to compensate for an airway that closes, taping removes the compensation and leaves the problem.

The Unisom, honestly

It works, and you are right about why you noticed. Doxylamine has a 10 to 12 hour half life, so it is still aboard in the back half of the night. Nothing else you have tried is. What it buys is longer, not better: it is sedation, and it trims the dreaming sleep the back half of the night is made of.

Once a week is both the right dose and the ceiling. Tolerance to antihistamine sedation builds in three or four straight nights, so weekly is the pattern that keeps it working. It is also an anticholinergic, and heavy cumulative use across years is associated with higher dementia risk in observational data. Once a week is nowhere near that exposure. The line to hold is never three nights a week. Never with alcohol.

And if a Friday ever needs it to undo the 3:30 caffeine, cut the caffeine instead.

For the weekend alarm experiment, Sunday is the clean read. Saturday is your Unisom morning, so a good Saturday cannot tell the pill from the missing alarm.

Why you cannot sleep in like you used to, which is a separate thing

This part is age, and it is not a problem to solve. Deep slow-wave sleep falls from about 19 percent of the night in your late teens to roughly 3 percent by your late thirties. You are 38. The teenage twelve-hour Saturday is gone and no supplement brings it back.

Sleep cannot be banked either. Asking for sleep past what you need produces light dozing. Your Watch added a detail here: the dozing you described was what came after the weekend alarm, in stretches of about ten minutes. With the alarms off the same time may arrive in one piece, and eight weekends will tell. The lever is bedtime, never wake time: an hour earlier on Friday buys real sleep, while lying there on Saturday morning buys dozing.

On wanting the extra rest anyway. More time in bed is not more sleep, and lying there fighting for it slowly teaches your brain that bed is a place you lie awake wanting something. But deliberate waking rest is real and worth keeping. Same bed, same Saturday, different goal: read, pray, be still, expect nothing from it. The frustration was most of the harm, and it goes away the moment you stop chasing.

What is deliberately not here. No melatonin, no extra magnesium, no new sleep supplement of any kind. Your nights are short because of when they start and when the alarm ends them, and nothing in a bottle moves either one. Everything in the list above is free or nearly free.

The vitamin D bottles, in detail

You have four bottles of about 30 mL. At half a dropper one lasts two months and the set lasts eight, against a March 2027 expiry, so you will finish roughly three of the four. The leftover stays usable, because an expiry date on a supplement is a potency date rather than a safety cliff. Do not speed up to use them: a full dropper is 5,000 IU plus the carton's 240, over the ceiling. Keep the open bottle in the fridge and the sealed ones in a cupboard. If the blood test comes back low, a full dropper for eight to twelve weeks is justified.

Do once

Blood panel at your next physical: 25-OH vitamin D targeting 30 to 50 ng/mL, ferritin, B12, lipids, and a metabolic panel with liver enzymes and potassium. Ask for a blood pressure reading while you are there.

Tell the doctor you take creatine before the draw. It raises serum creatinine on its own and can make a healthy kidney look impaired.

Weigh in weekly, same morning, after the bathroom, before food, judged on a four-week window because creatine adds water early.

Before surgery or dental work, list everything. Fish oil did not raise bleeding in a 1,516-patient surgical trial, so follow your surgeon rather than stopping on reflex.

If you ever decide to add muscle

Only then do calories matter, and the target is modest: 300 to 500 above what you eat now, confirmed by the scale over four weeks, not the 2,800 to 3,100 a textbook formula hands you. Easiest with no cooking: an evening Gold Standard shake with whole milk at +270, two eggs at +140, a cup of rice or a potato at +200, a handful of nuts at +170.

Metabolism, genetics, and whether a DNA test would tell you anything

A consumer DNA kit has no measure of your metabolic rate. What it sells are trait reports, and those are wellness content with low predictive power. The genetic weight report explains a small single-digit fraction of why people weigh what they weigh.

On caffeine specifically, the report everyone points at is the wrong one. A "caffeine consumption" report predicts how much caffeine you tend to drink, not how fast you clear it. The clearance variant is rs762551 on CYP1A2, and it does sit in a raw data download, so if you already have an account it is free to look up. Do not buy a kit for it. A two-week holiday plus reintroduction tells you more, because a separate gene governs how sensitive your sleep is to caffeine, and a "fast metabolizer" result would say nothing at all about that.

"High metabolism" is mostly a myth. Resting metabolic rate varies less between similarly sized people than anyone expects, and most of that variance is explained by fat-free mass, body size, age and sex. The bigger real driver of who stays lean is NEAT, which in overfeeding studies varied by up to about 700 calories a day between individuals. Naturally thin families are often restless families, and they also share food culture and portion norms, not only DNA.

Will you stay thin because your parents are? BMI heritability runs 40 to 70 percent in twin studies, which is real and substantial. But heritability is a population statistic describing variation across a group, not a personal forecast for you. And it is somewhat moot: at 38, 160 lb and weight stable, you already have the outcome. The thing that genuinely lowers your metabolic rate with age is losing muscle, and lifting is the entire countermeasure.

Smoking speeds metabolism up, not down. Nicotine raises resting energy expenditure roughly 3 to 7 percent and suppresses appetite, which is why quitting causes weight gain, about 6 pounds on average in men. It buys 100 to 200 calories a day at an enormous mortality price and nobody should ever use it as a weight tool. If your parents smoked, that may explain their thinness better than genetics does.

What came out of the stack, and why

Turmeric curcumin. Now the most common herbal cause of liver injury in the US, rated the reference library's highest confidence, and no blinded trial of curcumin has ever succeeded. Real risk, nothing proven in return.

Beta-alanine. Buffers acid in all-out efforts of one to four minutes; your sets last under a minute. The position stand says plainly it adds nothing to strength gains.

Ashwagandha. A liver signal on the same reference as turmeric, though the deaths were in people with existing liver disease. The deciding factor was that you never had a stress or sleep problem for it to solve.

Any multivitamin. Never needed one. The carton already carries 24 micronutrients at 15 to 50 percent of a day, so a multi would double up for nothing.

Verdict: finish the tub or shelve it, do not rebuy. Gorilla Mode Nitric is the stim-free version, so there is no caffeine in it at all. It is a pump product, and a pump is blood and water making the muscle temporarily fuller. You look bigger for an hour. You do not lift more.

Three specific problems, beyond it being for looks. The label says take it 30 minutes out, but nitrate takes two to three hours to convert and peak, so the schedule defeats its own best ingredient. A half scoop, which is what you were taking, drops the nitrate to about 275 mg and under the dose that works. And at roughly $1.25 a workout against 5 cents for a caffeine capsule, you are paying for the ingredient that does not add reps.

The one argument people make for the pump is cell swelling: stretching the muscle cell with fluid might itself signal growth. It is a real hypothesis. It has never been shown to build more muscle in a human. Do not buy on it.

If you use the rest of it: one full scoop, 90 minutes before, and skip antiseptic mouthwash that day. The bacteria on your tongue are what convert nitrate into its active form, and mouthwash kills them, which wipes out the benefit. Never combine nitrates with Viagra or Cialis type drugs or with blood pressure medication. That warning on the tub is real, not legal boilerplate.

Cocoa, natto and vitamin K2, since you asked

Cocoa flavanols: optional, not a priority. The "stem cell" claim traces to a 2010 trial where high-flavanol cocoa roughly doubled circulating progenitor cells in heart patients over 30 days. That is a marker in blood, not tissue regrowing. The large outcome trial that followed, 21,000 adults on 500 mg of flavanols for about 3.6 years, found no significant drop in total cardiovascular events. Cardiovascular death was 27 percent lower, but as a secondary result. If you ever want it, use a standardised flavanol extract rather than chocolate bars, which lose most of their flavanols in processing, carry the calories, and have repeatedly tested positive for lead and cadmium.

Natto the food is genuinely good. The pills are not. Natto is the richest food source of vitamin K2 as MK-7, around 1,000 mcg per 100 g, plus soy protein, fiber and probiotics, and Japanese cohort data links higher intake to fewer stroke deaths. A separate K2 pill is optional at best once you eat it. Nattokinase capsules are a skip: a three-year trial found they did not slow artery plaque in healthy adults, and they raise bleeding risk on top of the fish oil you already take. One watch-out on the food: the sauce packet adds 200 to 300 mg of sodium, so eat it plain or with the mustard only. And a hard rule: if you are ever put on warfarin, avoid both natto and K2, because vitamin K cancels that drug.

Added Sep 19: the Gorilla Mode Nitric doses were read off the tub photographs you sent, not a database. The two caffeine capsule listings were checked by title on Amazon that day, but Amazon would not serve prices to this machine, so the nickel-a-dose figure is from typical retail and should be confirmed at checkout. The cocoa, natto, nattokinase and creatine brain-dose claims come from trials I know rather than a fresh source sweep, so treat them as well established rather than freshly audited.

Not verified by me: the Nusava label values and bottle count came from photographs read during a phone conversation, which I cannot see. The beet powder does not publish its nitrate content. The Sep 5 totals assume ten buffalo bites is about two 3 oz servings, and standard portions for the eggs, bacon, bun and milk. The projection above assumes you actually take the psyllium and oats daily. I am not a doctor, and the vitamin D dose is the one to settle with a blood test rather than arithmetic.
